Progression Run ( 30mins easy/30mins moderate/30mins hard)
Track intervals: 3-4 sets of (600m/400m/200m) 90 sec after 600m, 60 sec after 400m and 5 mins between sets
Long intervals: 6 by 1km with 2mins rest done at 5km race pace
30 min EMOM: assualt bike sprint for 1min, sled push for distance, 15 toes to bar
10 sets of 250m row plus 20 dumbbell (light weight) jump squats
Fartlek: 1min/2min/3min/4min/5min/4min/3min/2min/1min of hard effort running with 1 min jog in between
